While exercise is most often discussed in the context of strengthening muscles and heart health, its impact on the brain often remains in the shadows. Regular physical activity is crucial for preserving cognitive function, and the consequences of its absence can be felt relatively quickly. It is estimated that most adults spend more than nine and a half hours a day in a sedentary position, a habit that directly harms brain health.
After just one day spent mostly sitting or lying down, the brain sends warning signals. Due to reduced blood flow, which is crucial for delivering oxygen and nutrients, there is a decreased production of important brain chemicals like serotonin and dopamine. This can manifest as a feeling of sluggishness, lack of motivation, or irritability.
A common occurrence is the so-called brain fog, a state in which focusing on work tasks becomes difficult. These effects are mostly temporary and usually disappear as soon as you get moving again. It's important not to overstate what happens in the brain after just one day of inactivity, as such days happen to everyone and won't cause permanent changes.
When sitting becomes a daily routine, the consequences become more serious. Physical inactivity is associated with an increased risk of cognitive decline and dementia. The mechanisms explaining this link include metabolic and inflammatory processes in the brain.
Particularly interesting is how movement affects microglia, the immune system's defense cells in the brain. Their behavior is closely linked to the body's metabolic state. Chronic metabolic disorders, driven by a sedentary lifestyle, contribute to a state of heightened inflammation, and it is precisely microglia and inflammatory processes that play a central role in the development of neurodegenerative conditions. Regular movement helps maintain a metabolic environment that allows these cells to perform their protective role more effectively over the decades.
Prolonged sitting is also associated with a higher likelihood of developing or worsening conditions such as depression and anxiety. On the other hand, a greater amount of movement has been shown to support mental health by alleviating symptoms of these conditions, although it cannot replace professional care.
The good news is that even small changes can make a big difference. One of the most important things is to regularly interrupt prolonged sitting. It's enough to stand up and move for a few minutes after an hour spent at your desk. These small decisions accumulate throughout the day and can change its course.
Incorporating "micro-movements" is also extremely beneficial. These can be simple actions like parking farther from the store entrance, taking the stairs instead of the elevator, walking during a phone call, or stretching every half hour. Even a ten-minute walk can improve focus and mood.
While more general movement is an excellent start, structured exercise brings its own benefits to the brain, promoting neuroplasticity and improving blood flow. Adults should aim to incorporate at least 150 minutes of moderate physical activity per week or 75 minutes of vigorous activity. These goals can be broken down into smaller sessions of 20 to 30 minutes per day. Additionally, it is recommended to include strength training or resistance exercises at least two days a week.
The key is to find a routine you can maintain and add a little enjoyment to, whether it's walking the dog, gardening, or gentle stretching, so that movement becomes sustainable in the long term.
